The HYROX SkiErg Start Script: 12 Pulls to Settle (Not Spike)
The SkiErg is HYROX’s first “heart rate spike trap”. You’re fresh, the crowd is loud, and the instinct is to rip the first 200m like it’s a 2K test. The problem is simple: if you spike early, you pay interest on Runs 2–4.
This is a simple 12‑pull Start Script you can practice in training, then copy-paste on race day. The goal is not to go slow, it’s to go fast on purpose: smooth power, clean breathing, and a controlled exit so your first 1K run feels like a run, not damage control.
The 12‑Pull Start Script
Think of the first 12 pulls as three gears. Your only job is to execute the gear changes, not chase the monitor.
Pulls 1–4: “Set the machine”
- Posture: tall torso, ribs down, eyes forward.
- Hands: relaxed hook grip, don’t death‑grip.
- Power: 7/10, long strokes.
- Breathing: inhale on the return, exhale through the finish.
Cue: Long. Quiet. Smooth.
Pulls 5–8: “Build the rhythm”
- Bring the effort to 8/10.
- Keep the stroke long, but let the rate climb naturally.
- Your shoulders stay “down and back”, you’re driving with lats and hips.
Cue: Same stroke, slightly more snap.
Pulls 9–12: “Lock the race pace”
- Settle into the pace you can hold for the full 1,000m.
- If you want to “send”, send with clean technique, not frantic rate.
- Your exhale becomes sharper (think a short “tss” at the finish) to keep the core braced.
Cue: Race pace, not ego pace.
If you do nothing else: do not sprint the first minute. Win the SkiErg by staying efficient and keeping your exits runnable.
Two mistakes that cause the blow‑up
High rate, short stroke. It looks fast, but it’s mostly arms and panic. Your forearms and upper back light up, your breathing goes chaotic, and your pace drifts.
“Chase the number” early. The monitor is seductive. Early speed is cheap, but it inflates your heart rate and ruins the back half of the station (and your run).
Your replacement rule: earn speed by staying long first.
The “hands and breath” checkpoint (every 200m)
Every 200m, do a 2‑second scan:
- Hands: can I soften the grip?
- Breath: can I exhale fully?
If either answer is “no”, you’re drifting toward a spike. Back off 2–3% for 10 pulls, fix it, then build again.
How to train it (2 simple sessions)
Session 1: Start Script + settle repeats (no drama)
3 rounds:
- 250m SkiErg with the 12‑pull Start Script, then hold steady pace
- 200m easy walk/jog
Then:
- 4 × 30s SkiErg @ strong but smooth (8/10)
- 60s easy between
Focus: clean starts, no frantic rate, finish feeling like you could run.
Session 2: Compromised start practice (HYROX‑specific)
4 rounds:
- 8 burpees (smooth, not maximal)
- Step to SkiErg and execute the 12‑pull Start Script
- 200m SkiErg at race pace
- 60–90s easy
Focus: you learn to start controlled even when your breathing is noisy.
Race-day mini checklist
- 3 deep breaths before you start.
- First 12 pulls = three gears.
- Check hands + breath every 200m.
- Stand tall in the final 50m so your exit is fast.
Do this well and you’ll feel it immediately: you leave Station 1 calmer, your first 1K is more repeatable, and you’re not already bargaining with yourself before the sleds.
